How to Train for SWAT Selection: Strength, Conditioning, and a 12-Week Plan

If you’re fat, weak, or slow, SWAT selection is going to punish you at every stage. From the PT test to smoke sessions to stress shoots, weakness gets exposed quickly. You will gas faster, feel more stressed, and under pressure you risk becoming a liability to your team.

That said, fitness is not everything. But it is a force amplifier.

If you’re a good person, a competent shooter, and you have sound judgment, being physically prepared allows those traits to show up better and more consistently. If you’re unfit, stress magnifies your weaknesses and everything becomes harder than it needs to be.

In this article, I’ll break down the complete framework for SWAT selection prep, including a practical 12-week template at the end so you show up confident, physically overprepared, and able to showcase your best skills when it matters most.

The Three Phases You’re Actually Training For

Before we talk about exercises or programming, you need clarity on what you’re actually preparing for. Most candidates blur everything together and just “train hard.” That lack of structure is exactly why they plateau.

There are three distinct phases in SWAT preparation, and each demands something different.

Phase 1: PT Test Preparation

This is simply to get your foot in the door.

Most departments require some version of a standardized PT test:

  • 1.5-mile run
  • Push-ups
  • Sit-ups
  • Pull-ups

This phase is predictable. You can train directly for the numbers and improve them relatively quickly.

But passing the PT test does not mean you’re ready for selection.

It only earns you the opportunity to be evaluated further.

Phase 2: Selection Preparation

This is where most candidates get exposed.

Depending on the department, selection may involve:

  • Multi-day or weeklong physical evaluation
  • Smoke sessions with buddy carries and drags
  • Obstacle courses
  • Firearm qualifications under fatigue
  • Oral interviews
  • Continuous observation

This phase tests repeatable performance under stress, not just fitness scores.

You are being evaluated on how you perform when tired, under pressure, and watched closely.

That requires more than PT-test conditioning.

Phase 3: Job Preparation

Once selected, the demands don’t stop.

Fitness keeps you effective operationally:

  • Carrying equipment
  • Moving casualties
  • Operating under sustained stress

The goal isn’t to pass a test.

The goal is to build a body that performs when it matters.

For this article, I’m assuming you’re preparing for the more demanding end of the spectrum. If your department’s process is less intense than what’s described here, good.

If you follow this framework, you will be physically overprepared.

The Biggest Mistake in SWAT Selection Prep

The greatest mistake in SWAT selection prep is preparing for Phase 1 (the PT test) while neglecting the fitness required for Phase 2, which is selection itself.

Many of the guys training for SWAT are veterans. They have experience cramming their fitness in the weeks leading up to their old military PT tests. So I find many of them carry that same mindset into their SWAT prep — cranking the treadmill up to an aggressive pace for 400s or 800s and then doing hundreds of calisthenics.

The goal becomes clearing the minimums or even scoring quite well on test day.

While that might get your foot in the door, it prepares you for almost none of what actually breaks people at selection.

The Three Physical Pillars of SWAT Selection Performance

When I train an athlete for SWAT selection, I’m not just trying to improve a run time or boost push-up numbers. I’m building three physical pillars that directly determine whether you perform consistently under stress.

Those pillars are:

  • Aerobic Conditioning
  • Metabolic Conditioning
  • Max Strength

Each one plays a distinct role in your success. If one is underdeveloped, it will get exposed.

In the sections below, I’ll break down each pillar, explain why it matters for SWAT selection, provide sample workouts, and then show you how to integrate them into a structured training plan.

Aerobic Conditioning

Aerobic training will make your heart more efficient and everything else easier. The most practical outcome of having a strong aerobic base is a concept I call raising the floor of your performance.

Imagine right now you can run 5 miles in 50 minutes at a low heart rate. If we dedicate 6 weeks to building your aerobic base, you might run 6 miles in that same 50 minutes — at the same heart rate. Now, that’s not impressive on paper.

But at selection, that subtle improvement is a game changer.

Because what used to be your “easy” pace — about a 10:00 mile — might now be closer to an 8:20 mile at the same effort. That means a group run at an 8-minute pace feels more manageable, and you’ll recover faster during your smoke sessions.

That’s what raising the floor means — your baseline output improves without increasing perceived effort.

Having a strong aerobic base carries over to more than just physical events. An elevated heart rate and accumulated fatigue are a drag on judgment, mental clarity, and fine motor skills. So when you’re stepping up for your pistol qualification, you want a stable heart rate, controlled breathing, and calm, deliberate movements.

A stronger aerobic base makes that far more likely.

What Aerobic Training Feels Like

You’re training aerobically any time you exercise. But you know you’re optimally training aerobic capacity when you’re moving continuously for a long duration, typically 30+ minutes, at an intensity that is low to moderate — just high enough that you can barely hold a speaking conversation.

Your breathing should be controlled, not panicked. You shouldn’t feel like you’re sprinting, but you also shouldn’t feel like you’re casually walking.

For most athletes, this means working in the range of 70–80% of your max heart rate. Typically, that looks like a steady jog, incline treadmill walk, or consistent pace on a stationary bike.

Getting a baseline of my athletes’ aerobic conditioning is one of the first tests I have them do so I can track performance week to week. If you’d like to do the same, it’s worth picking up a chest strap heart rate monitor. They’ve consistently shown to be more accurate than tracking heart rate at the wrist.

Sample Aerobic Workouts and Standards

Here are a few simple aerobic workouts you can use to build your base.

Workout 1: Start with a 5-minute warm-up jog. Then run 45 minutes at approximately 155 beats per minute. Finish with a 5-minute cooldown jog.

Workout 2: Begin with a 5-minute warm-up jog. Then complete 10 rounds of 20 seconds hard sprinting followed by 10 minutes at approximately 155 beats per minute. Finish with a 5-minute cooldown jog.

The goal of these sessions is not to destroy yourself. It’s to build consistency and improve efficiency over time.

As a general benchmark, a strong aerobic conditioning standard for SWAT candidates is 6 miles in 60 minutes at a controlled effort.

If you can hit that, your aerobic base is in a solid place.

Metabolic Conditioning

While aerobic conditioning is critical, when most people think about SWAT selection, they’re thinking about smoke sessions, buddy carries, and drags. That’s all metabolic conditioning work.

It’s a mental and physical grind that tests your ability to perform high-intensity efforts without crashing and burning.

The intent of these sessions at selection is twofold: first, to test your physical resilience; second, to test you mentally and weed out the weak.

Everyone at selection is going to be tested physically. That’s the point. But the goal in training is to be so physically prepared that you don’t have to rely on mental toughness nearly as much as everyone else.

As much as possible, these sessions should mimic the demands of the selection you’re preparing for.

Example 1: Load-Bearing Metabolic Session (30 Minutes Continuous)

This type of session builds back, leg, and grip endurance under load.

If your department emphasizes track work, calisthenics, and repeated sprint output, sessions like this should be part of your preparation.

Max Strength

In the same way that better aerobic conditioning allows you to recover faster during metabolic work, max strength lowers the relative cost of every task you perform at selection.

Max strength is exactly what it sounds like — the maximum amount of force you can generate in a movement like a back squat, deadlift, weighted pull-up, or barbell row.

And being stronger gives you reserves.

Every additional unit of strength you build reduces the relative effort of the tasks you’ll face at selection.

Take buddy carries as an example. If you’re carrying a 180-pound partner on your shoulders while performing squats, lunges, or repeated 100-meter efforts, that load feels very different depending on your strength base.

If your legs and back are accustomed to squatting 225 for reps and deadlifting 315 for multiple sets, that 180-pound partner will feel significantly more manageable. Each step, squat, and lunge costs less energy than it would if you were weaker.

That’s why two candidates can have identical PT scores but perform very differently during selection. Differences in core, leg, and back strength create significant gaps in performance.

This applies even to something as simple as push-ups. Yes, you can improve push-ups by doing more push-ups. But you can also raise your ceiling by increasing your max pressing strength through weighted dips, presses, and loaded variations. When your max strength increases, the relative effort of a single bodyweight rep decreases.

Below are benchmark minimums I like to see for SWAT candidates.

Building the Ultimate SWAT Training Program

Now the question becomes: how do you fit aerobic conditioning, metabolic conditioning, and max strength into a single routine without burning yourself out?

This is where most candidates make things more complicated than they need to be.

They assume more volume equals more progress. They train six or seven days per week. They stack hard sessions on top of each other. They leave every workout exhausted.

And then they stall.

The issue isn’t effort. It’s structure.

If you try to improve everything at once without managing volume, you end up shallow across all three pillars instead of strong in the ones that matter.

That’s why the first rule is simple:

Start with less than you think you need.

For most candidates, the following structure is more than enough to drive progress for months:

  • 2 strength sessions
  • 1–2 metabolic conditioning sessions (performed after lifting)
  • 2 aerobic runs on standalone days

That’s four structured training days per week.

And that works because progress depends on three controllable variables:

Consistency. Effort. Recovery.

With four days per week, consistency becomes realistic. With fewer total sessions, effort stays high. And because volume is controlled, recovery improves — which means you show up fresh enough to actually push Keep adding days and intensity without thought, and eventually something gives.

Training more is not the goal.

Progress is.

The goal during this phase isn’t to destroy yourself. It’s to steadily build capacity while improving performance across strength, aerobic efficiency, and conditioning.

If you’re consistently progressing — adding weight, running faster at the same heart rate, completing metcons more efficiently — stay the course.

Don’t increase volume just because you feel like you should.

Identify Your Strengths and Weaknesses for SWAT Prep

Before you start building your own program, the first step is to identify your strengths and weaknesses. Earlier, I mentioned that I begin all my 1-on-1 athletes with a baseline test for aerobic performance, but I do the same for key strength, strength-endurance, and metabolic conditioning as well.

Addressing Mobility and Injury Limitations

I know some of you may have bad backs, knees, or shoulders that make certain exercises difficult. That’s okay. Substituting a similar movement is fine. But if you’re fully unable to perform a basic movement pattern, that’s a problem.

You should be able to hinge at your hips — whether that’s a deadlift, Romanian deadlift, or snatch-grip deadlift. You should be able to squat — back squat, front squat, or Zercher squat. You should be able to lunge, press overhead, pull vertically, pull horizontally, press horizontally, and carry load. These aren’t optional movements. They’re foundational patterns.

If you can’t perform them at all, you need to be doing the mobility or rehab work required to get there.

Think about it. If your body is so limited that you can’t hinge or safely stand up with weight, you’re not resilient enough to get through selection. If you can’t deadlift or squat, what makes you think you’re prepared for days of load, carries, and stress?

The good news is almost every injury can be improved. When I tell prospective athletes it’s time to commit to rehab or pursue a different path, most of them surprise themselves. They end up performing the same hinge or squat patterns they once thought were impossible — just with lighter weights and smarter progressions.

The takeaway is simple: find a way to rehabilitate and work around your injuries.

Building Foundational Strength and Endurance

Once you’ve identified your weaknesses, the next step is to build your base. That means improving your aerobic capacity and your max strength at the same time.

We do this through structured aerobic training and focused strength work in the gym. A simple and effective starting point is two runs and two lifts per week.

Based on your baseline testing, you can bias your training toward your weak areas. If you’ve spent years bench pressing and neglected your legs and posterior chain, then squats, deadlifts, and rows need to take priority. If your aerobic run exposed your conditioning, that becomes a focus.

One important reminder during this phase: you can’t prioritize everything at once. Be selective with your volume. Every session, every exercise, and every set should have a purpose. Doing more just for the sake of doing more will stretch you thin and slow your progress.

Peaking for SWAT Selection

Phase three is where you move beyond your base of strength and endurance and translate it into selection-specific performance.

By this point, you’ve built the raw material. You’re stronger. You have a legitimate aerobic base. Now the goal is to make your training resemble selection more closely.

That means harder interval running, more demanding metabolic conditioning, and longer sessions with shorter rest periods. Volume increases. The work becomes more uncomfortable.

You’ll still maintain core aerobic and strength work, but conditioning begins to take priority.

Below is an example of how a peak-phase week might look.

As volume increases during this phase, it’s entirely possible — even likely — that performance temporarily stalls or dips.

That’s intentional.

About 7–10 days before selection or your PT test, you should reduce both volume and intensity. This taper allows your body to recover and express the fitness you’ve built.

The effect we’re aiming for is overreaching followed by supercompensation. You temporarily push beyond full recovery, then pull back so performance peaks at the right time.

In simple terms: you stress the system, then allow it to rebound stronger.

Conclusion: The 12-Week SWAT Program Train-Up

So here’s how a 12-week train-up might look in simple terms:

  • Weeks 1–4: Build your base with max strength and aerobic work.
  • Weeks 5–6: Transition into more selection-specific conditioning.
  • Weeks 7–12: Peak with higher-density sessions, harder intervals, and longer conditioning efforts.

Then taper 7–10 days out so you show up recovered and ready to perform.

That’s it.

You don’t need a complicated system. You need structure. You need consistency. And you need to train for the phase that actually breaks people.
